Week 4/4

Monday 12/30/13 –
Pause front squat: 3-3-3-3-3 – 3 second pause in bottom of squat
A1) DB pause bench press: 5x5
A2) Chinese DB row: 5x5
MAP session: 10 min @ 80% of run 200m, 35 DU, row 200m, rest 5 min, 10 min @ 80% of run 200m, 3 HPC 185/115lbs, 5 BJ 30/24” step down, 7 DL 185/115lbs, rest 5 min, 10 min @ 80% of 3 MU, 5 burpees, 7 BB front rack lunges (135/95lbs), 9 cal row

Tuesday 12/31/13 –
Press + push press: slowly build to heavy 1+3
EMOM 10 min: clean and jerk – start around 60-70%, build slow
Row: 500m @ 80% of best 500m time, rest walk 2:30, x6-8 depending on how well you're holding your split (do the daggum math and hold the correct split...)

Wednesday 1/1/14 –
Squat: 75%x2x5
Bike, swim, or row: 40 min Z1

Friday 1/3/14 –
Conditioning: 5-10-15-20-25-30-35-30-25-20-15-10-5 UB DU
EMOM 8 min: TnG full snatch x2 – start around 60%, build if technique is there
Conditioning: 5 rope climbs, rest 2 min, 10 pHSPU, 20 KBS (70/50), 30 C2B pull-ups, 200m FC HAP, 30 C2B pull-ups, 20 KBS, 10 pHSPU, rest 2 min, 500m row

Saturday 1/4/14 –

TnG PC: build to heavy triple – no pause at thighs, focus technique!
Jerk: 85%x2x3 – focus the drive under the bar
Squat: quickly build to heavy, no grind single
Conditioning: 13.4 – 7 min AMRAP 3 CJ 135/95lbs, 3 T2B, 6 and 6, 9 and 9, … ad infinitum

  2. Pause FS: 255, 275, 295, 315, 325x2 failed 3rd rep.
    Used 100s for both DB movements
    4-5 rounds: 1st MAP
    Not sure: 2nd
    4 + 3 MU: 3rd MAP

    MAPs were interesting after a few days of not training. Hurt ole Joey a tad bit.

    Clean EMOM: hit 295
    Rows: 1:36.5, 1:36.6, 1:37.5, 1:37.6, 1:37.9, 1:37.5

  4. Monday:
    Pause FS: 133-145-155-165-165
    DB Bench: check
    Map Sessions: got through all of them, but only got through six minutes of the last one. Running felt good!

    Had to do Tuesday/Wednesday combined
    Press+PP: 85-90-95-100-105-110-115F
    EMOM C+J: 110-120-130-140-145-150-155-160-165-170 then rested and hit 175
    Squat: legs felt really good so I bumped up weight… did 195
    Rows: held a 2:11 for all sets
    Workout actually felt really good today.

  5. Thursday make-up day:
    Squat heavy single @355
    Squat 2x5 @ 280
    Press + 3 PP: finished at 185. Really excited about this. Shoulder is getting stronger every week, so it'll be interesting to see how it holds up to dynamic movements.
    CnJ EMOM: Started at 185 and increased by 10# every minute to finish at 275. Was still feeling good, so kept going. Missed the 285 jerk, but just barely because of footwork, so I went up to 295. Made the clean pretty easy, footwork again lost the jerk, but it was still close.
    Lots of biking and rowing for conditioning.

  7. Friday:
    DU's 4:09
    TnG Snatchesx2 EMOM @145, 150, 155, 160, 165, 170, 175
    Conditioning - middle piece took about 17:00, give or take a few seconds either way. I looked at the clock about 20 seconds after I finished. PSYCHED about shoulder allowing me to do all PHSPU and C2B Pull-Ups, even though I did C2B's in sets of 3 the whole time.

    Saturday:
    TnG PC @255, even though my last PC was ugly as all get out.
    Jerks weren't happening today. Tried to hit my sets, but couldn't make a single one at 280…
    Squat @355#
    Conditioning - 86 reps, which is 6 less than my open score last year, but I was really going at 85% due to shoulder T2B, which felt REALLY good. Really excited about this. Think I could squeeze out 100+ if we repeat this in the open.

    Double unders 4:11
    Snatches: 85-95-100-105-110-115-120-125 (used straps though)
    Conditioning: did with Jess as a partner workout. I think we were around 22 or 23 not counting the row at the end?. We each did all the work but just alternated

    Saturday:
    PC's: hit 135 failed the 3rd rep at 145
    Squat: hit 225 which tied my PR, so I was happy with that
    Snatched just for the heck of it, and worked to 135
    Jerks: 170. Had to do this more like 6x1, as I wasn't able to hit them as doubles
    Conditioning: 94 reps. 6 less than the open last year, but I was happy with it overall and still had some in the tank to push more. It was good to feel where I was at on it.
